Séquence de YOGA “Matinale”
Au saut du lit, on a bien souvent du mal à immerger,mentalement et physiquement, et cet enchaînement de postures qui suit peut vous aider à mieux entamer la journée et à vous sentir plein d’énergie. Je recommande de faire cet enchainement avant de petit déjeuner, il ne vous prendra que 15 min.
Avant d’entammer la séquence, je vous conseille de faire quelques salutations au soleil pour un réveil musculaire en douceur et ensuite, effectuez chaque posture en comptant à chaque fois 5 bonnes respirations. Pour les plus motivés, on peut finir par 5 minutes de méditation .
Etirements latéraux (photo 1)
Attrapez vos coudes au-dessus de votre tête et grandissez vous tout en conservant bien vos omoplates loin de vos oreilles( le but étant de créer de l’espace dans le haut du corps et chassant les épaules loin de oreilles, ce qui revient à “descendre les omoplates vers les fessiers”). Tirez doucement sur votre coude droit et penchez le haut du corps vers la gauche jusqu’à ressentir l’étirement. Faites 5 à 6 respirations dans cette position et passez à l’autre coté.
Etirement mains dans le dos (photo 2)
Espacez vos pieds de quelques cm, tenez vous bien droit et allongez la colonne vertébrale comme si vous vouliez vous grandir. Entrelacez vos doigts derrière vous et tendez bien vos bras. Collez vos omoplates ensemble comme si vous vouliez “ouvrir” votre poitrine, inspirez et à l’expiration, descendez le buste en le ramenant vers vos genoux. Pliez légèrement les genoux et faites attention à ce que le ventre ne touche pas les cuisses. Faites 5 à 6 respirations.
Planche sur les avant bras (photo 3)
Commencez en position de la table en mettant vos mains sous vos épaules et vos genoux sous vos hanches. Venez mettre vos avant bras sur le sol l’un après l’autre, espacés de la largeur des épaules et tendez les jambes en venant sur la pointe de pieds. Veillez à ce que le bassin ne soit pas plus bas/ pas plus haut que les épaules.
Chien à trois pattes (photo 4)
De la position de la planche, venez dans la position du chien tête en bas et levez la jambe droite en l’air tout en conservant bien le bassin et les épaules parralèlles au sol. Laissez le pied droit tomber vers les fessiers en pliant le genou pour ressentir l’étirement au niveau de l’ aducteur droit.
Fente basse + étirements aducteurs (photo 5)
Revenez en position du chien tête en bas et ramenez votre pied droit entre vos deux mains. Placez votre pied de façon à ce qu’il soit sous le genou et veillez à ce que le genou soit bien aligné avec votre pied. Le genou de l’autre jambe est au sol, relevez le buste à ramenez les mains de chaque coté du corps vers le ciel, tout en faisant attention à bien conserver les omoplates vers les fessiers. Après 5 bonnes respirations, posez votre main gauche au sol et venez attraper votre pied gauche en pliant le genou et en regardant vers l’arrière.
Fente basse avec torsion (dernière photo mais à réaliser après la fente basse)
De la position de la fente basse, placez votre main gauche au sol, décollez le genou arrière et tendez bien la jambe . Amener votre main droite vers le ciel et portez votre regard vers votre main droite. Veillez à ce que votre buste ne touche pas votre cuisse droite et si c’est le cas, placez votre main gauche sur un bloc ou venez sur le bout des doigts.
Position du triangle (photo 6)
Revenez en position de la montagne, espacez vos pieds de la largeur du bassin, tournez le pied avant à 90° et ramenez le pied arrière vers l’intérieur. Tendez vos deux bras jusqu’à ce qu’ils soient parrallèles au sol et pliez le buste du côté droit en venant placer votre main droite sur votre tibia droit. Amenez la main gauche vers le ciel et regardez vers le ciel.
Espacez vos pieds un peu plus large que le bassin, pliez les genoux et descendez jusqu’à ce que vous soyez en position de squat. Placez vos coudes à l’intérieur de vos genoux et pressez fortement vos coudes dans vos genous.
Posture du danceur (photo 8)
Commencez en position de la montagne, tendez le bras gauche vers le ciel à côté de votre oreille gauche, pliez la jambe droite et attrapez votre pied droit par l’intérieur. Une fois votre équilibre stabilisé en activant bien la jambe gauche ( contractez les quadriceps et remontez la rotule), pivotez le haut du corps jusqu’à ce qu’il soit parrallèle au sol. Poussez votre pied droit dans votre main droite pour “ouvrir” l’épaule droite et faites 5 respirations dans cette position.
Upon waking up, it can be quite difficult to make your way out of bad and both your body and your mind might feel a little fuzzy. The following sequence can help you start your day a lillte better and help you feel more energized in less than 20 min. I recommend doing this short sequence on an empty stomach right out of bed.
Before starting the sequence, do a couple of sun salutations to slowy warm up your muscles and then, do each posture in the order specified below and hold them of a count of 5 breaths each. For those who are really motivated, you can choose to end this short sequence with a 5min meditation.
With feet hip-distance apart, fold forward and place your hands on your elbows. Bring your torso toward the outside of the right leg and open your chest so that your left elbow points up toward the sky. Moving like a sundial, lead with your left elbow and slowly come up the right side, reaching up at the top and then continue to lower down the left side, keeping the chest open and the shoulders down. Repeat 3 times on each side.
Stand at the back of your yoga mat with your feet together and carefully bow forward, hinging from your hips and not your low back. Reach your hands behind your back and interlace your fingers, pressing the palms together. Bend your knees and press your chest into and down your thighs, keeping your neck long. Hold for five breaths.

With toes tucked, lower down onto your elbows and forearms. Keeping the hips in line with the shoulders and your knees off of the ground, stack your shoulders over your elbows, which should be no wider than shoulders distance apart. Keep the back of the thighs pressing up towards the sky, while guiding the heels back and the heart forward. Maintain a strong core and hold here for 30 seconds.
From Downward Facing Dog lift your right leg all the way up to the sky behind you. Keeping the arms very strong, bend your right knee and stack your right hip over your left, opening up the hip, groin and thigh. Gently press the left heel down into the earth, being mindful to keep that heel from splaying out to the side.
With your right toes pointing straight ahead and the outer edge of the right foot parallel to the outer edge of the mat, lower your left knee down to the earth. Place your hands on top of your right thigh or reach them up to the sky. Soften the tailbone down and draw the low belly off of the thigh. Stay here for five breaths allowing the right heel to energetically draw back and the left hip to energetically move down and forward towards the right heel.
Step your right foot to the outside of your right hand so that your right foot is closer to the right edge of the mat. Turn your toes out to a 45 degree angle (like 10:00). Keep the left knee lifted and press the thigh up towards the sky. Press down into the earth with the left hand and open the right arm up towards the sky. Stay here for at least five breaths.
Trikonasa (triangle pose pic 7)
Tuck the back toes under and spin the left heel down so that the heels are more or less in line with each other. Pressing down through the outer edge of the left foot, begin to straighten your right leg. Engage both legs and consider stacking your left hip over your right. Slide your right hand as far up your right leg as you need to so that you are not collapsing anywhere. Open the left arm up towards the sky, reaching out through the left fingertips.
Separate your feet a little bit further apart, maybe even as wide as your mat. Turn your toes out slightly. Bend your knees and lower your hips down towards the earth. Bring your hands to prayer in front of your heart and allow the elbows to gently guide the knees and thighs open, keeping length in the spine. Engage mula bandha to experience a greater sense of lightness.Stay here for at least five full breaths.
