Food facts
These notes have been taken from a uni lecture and is a very basic breakdown of micro and macro nutrients.
Micronutrients
Minerals:
You need Calcium and Phosphorus for healthy bones
Iron for haemoglobin, myoglobin and energy metabolism (which is why you feel tired when you donāt have enough iron in your diet)
Sodium for your blood pressure (but you can have too much) and resting membrane potential.
Zinc and Magnesium for muscle recovery after exercise.
Vitamins:Ā
Not manufactured by the body so they must be present in your diet.
B-complex vitamins to aid your fat and carb metabolism
B vitamins for haemoglobin production
Vitamins C and E act as antioxidants
Vitamin C is also important in bone, cartilage and connective tissue maintenance.
Supplementation is NOT needed for athletes who are on well balanced diets.
Macronutrients
Water:
The human body is 50-65% water
You lose 2.5L a day even when not exercising through urine, faeces, sweat and perspiring.
Water input includes drinking water, water from solid foods and metabolic water.
Just 2% water loss can result in reduced performance as an athlete.
Caffeine, tea and alcohol hinders water absorption.
Proteins:
You need 20 amino acids and 9 need to come from your diet.
Protein is a source of energy but is not the primary source.
Protein will keep you fuller for long which makes it ideal for weight loss.
The best sources of protein are fish, eggs and milk.
Good sources of protein are meat, poultry, soy beans and dairy.
Fats:
Fats are a major source of energy, especially for low intensity exercise
Fats are the primary source of stored energy and is energy dense.
Mono saturated fats are āgoodā fats. Examples are olive, canola and sunflower oil, avocado and nuts.
Polysaturated fats can fall both in to the āgoodā and ābadā category. They include: fat in meat, dairy, coconut and palm oils.
Fats also include cholestrol which is not great for you. This is found in things like egg yolk, prawns and kidneys.
Trans-fats are terrible for you. Theyāre found in commercially baked and fried foods.
Carbohydrates:
Carbohydrates are a major energy source
They are the exclusive energy source for red blood cells and the nervous system
Energy production for muscle contraction is three times faster than energy produced from fat sources
Fibre is non-digestable carbs which means they will keep you fuller for longer without the added energy. It also reduces constipation and minimises the chance of getting bowel cancer.
Though 45-65% of energy is expected to be derived from carbs, it is recommended to minimise sugar (except sugars founds in fruits) and increase fibre and starch intake
A healthy plate for a balanced diet is said to be 50% fruit and veg, 25% whole grains, 25% healthy protein.

Great day at the office! Here I am after just being presented a silver medal for the 2016 Auckland Champs by 2 time olympic gold medalist for shot put, Valerie Adams and standing next to commonwealth games bronze medalist Tracey Lambrechs. Hell yeah!
Had a great time with 3 competition PRs today. 74kg snatch, 90kg clean and jerk and a 164kg total.
I was told by a member of Olympic Weightlifting New Zealand that any other 75+kg women out there should be worried.
Also won $500 for my effort over the past year which is fucking rad.
All in all, it was a good day and I canāt wait to get back in to training.

Here is some progress. The left photo was taken in October or November, Iām not sure. And the right was taken this afternoon. I lost 6 kg so far with changing the way I eat, walk a certain amount of steps everyday (min. 6000 and I aim to do 10000 every day), I run (30 min) 3 times a week and lift weights 3 times a week. So Iām doing all right.
That does not mean I donāt drink red bull and eat hamburgers or pizza anymore, haha. Iām not that strict. I even eat microwave dishes (I prepare them in a pan but okay) and put thick honey-mustard dressings on my salads. Itās pretty hard to find a nice dressing here⦠I like the pesto vinaigrette, but I canāt find it anywhere. However you see you donāt need to cut out all ābadā foods or drinks. Just donāt eat or drink it every day or donāt put to much of it on your food (like the dressing). That is if your just trying to eat healthier and want to lose some weight and take small steps to change.
Hell, I donāt even know what I was thinking a few months ago. Eating unhealthy stuff like (translated literally, sorry I have no idea what these are called in English) pizza sandwiches or a sandwich with frikandel (look it up on Google, haha: frikandelbroodje) every day. And not to mention drinking a red bull or monster energy every day! Wowā¦

Week 2 January
I have 3 or 4 exams this month it's crazy. So I can't keep up with the challenge. Anyway I did want to look back at the month I decided to change. That was October. I was somewhere around 78 or 79 kg. I don't know exactly. And I thought that was a little high because my face and my stomach became bigger. And probably my boobs too, what led to not fitting into certain dresses and tops. Well I can tell you that, after a plateau of 1 to 1,5 months, the scale said 73,1 kg! I lost (min) 5 kg in almost 4 months. I think that is pretty fast, I expect things to go a tad slower now. I started weightlifting again (3 weeks ago?) and it looks like my hard work is finally paying off. When I look at my body, and guys this is really the most important thing, I feel happy and I see and feel the change. Because I work out more I definitely feel less stressed out and that is really affecting my mood in a positive way. I hope by the end of this year I developed some serious strength and feel better. Sparking the fire - Day 1
Ok, I'm going to try to do day 2-5 somewhere tomorrow. I need to be more active on tumblr, haha. Who are you? My name is Kim. I'm 23 years old. Where are you from? I'm from a small town in the Netherlands. Where are you in your journey? I'm struggling developing a healthy or better lifestyle. But I have done fitness and weightlifting off and on the past 4 years. I lost 7 kg 4 years ago and then gained 13 kg. Right now I lost about 5 kg. What do you like to do for fun? I like to go to the beach or do other fun things with my boyfriend. I like hanging out with my friends, drink some lovely beers, and just have fun. I also like to cook and try new things. Are there any specific things we should know about? I have a friend and she is losing weight by not eating. I have no idea how to deal with this and I'm anxious for her. 3 words: friends, nature, skating. I don't have any pictures right now, sorry :(
The holidays are over so I have to go to school, which is very good for a normal routine. I had a great start this week. I did some weightlifting the past two weeks and if my schedule lets me I would like to continue with that. I did a lot of weightlifting 2 years ago, but school happened and with that came 3 hours of travelling a day to school and back home. Anyway I am determined to keep eating better things and drinking more water and just live an active lifestyle, because I canāt go back to my old habits. I hope, with time, this going to feel less like a ājobā and more like a normal way to live. I still eat food that is called unhealthy and drink a few beers, because I just enjoy doing it but not as frequent as before. Hope you have a great week! Oh and I'm going to participate in the sparking the fire challenge, because why not. I see it started 4 days ago, but I don't think it will be a problem to join in now.

Two weeks to go...
Well, it was my intention to lose about 6 kg in 10 weeks. And I'm getting really close. I really don't like those weight loss goals for myself, but I know I'm not doing anything without some goals. Well I'm still very happy with the 4-ish kg I've lost so far. And I don't want it to go too fast. I don't really know what the right "weight loss pace" is š I just try to listen to my body. Since there are only two weeks left I would like to set some goals for the new year. Not intended to be new years resolutions, but maybe they are. And now I'm already on the healthy, and active road, it should be easier to continue my newly developed healthy habits. ⢠I'm taking another 10 weeks to lose some weight. So about 4 kg in 10 weeks. That's 0,4 kg a week. And would bring my weight down to 68 kg (expectation). That would be the first time in 4 (?) years going under the 70 kg. After that I just want to see what my body does. I think I better not set another goal after that, just to prevent any unhealthy weight loss behaviour. I am 175 cm so at 60 I'm probably still good, but every body is different and I just don't want to go overboard with this. And I want to continue weightlifting at one point in my life (probably after my internship 2016-2017), so I'll most likely gain then. Muscle of course. ⢠Try to go to the gym. Ughhh I just have to suck it up and actually go. I'm a busy woman but 1 or 2 days a week doesn't take that much time. I'll go more often during school vacations. ⢠Make a list with groceries for every week and actually go to the supermarket to get them. ⢠Get an 8 or higher for clinical chemistry. Our grades go from 1-10 š ⢠Stop smoking? (I just need one clichĆ©, haha) ⢠SLEEP MORE Ok, it's almost 2 am... I have to get up at 8 (see that last goal is really important). Good night š“

Week 6
And yet another week has passed. I was a bit off track last week. Didnāt buy groceries so I ate what we had and had to buy a lot of food on my way to school (not really healthy food, healthy stuff is soooo expensive in to-go shops). But I did manage to lose 0,3 kg. Iām quite happy with that because it shows when you have an off-week you donāt magically put on the weight youāve lost. So donāt feel guilty about it :) But this week is going to be a good one šŖ The weather is really shitty, but I have to go out and walk/run.
I did really good today. I have to go to the hospital with a friend tomorrow and she canāt eat or drink so after that she wants to go and eat at IKEA. Well I have no idea what kind of food they sell (I heard hotdogs and Swedish meatballs) so I hope I can make good choices, haha.
But I think Iām doing really well. Iām noticing a few changes already. I canāt eat as much as before. I mean Iām feeling full much quicker. So I eat smaller portions (but I think they are still quite big haha, I did eat a lot) and I have less cravings. So I hope you all have a nice week and Iāll give you an update next week.
End of week 4
It's time for an update. I'm losing 0,5-1 kg a week. So increasing exercise and eating healthier definitely works. This weekend I helped a friend to move out, so I didn't eat really healthy. I was surprised when the scale told me I lost 0,7 kg. Right now I am 74,2 kg, that means I lost more than 2 kg in 4 weeks. I don't have a goal weight or anything. I just want to feel good and healthy. Just like everybody else right now haha. And yes, of course I didn't like to see the size of my clothes getting bigger. Especially because I used to be very skinny and could eat anything I wanted. But times change, bodies change and if you don't like it, do something about it. I have waited a long time. I just like food too much haha. There is something else I would like to talk about. One and a half week ago I was with some friends watching movies (drinking red bull, beer and eating baguettes with cream cheese) and the next day was my weigh in. I told my best friends I lost 0,5 kg and one friend couldn't believe it because of what I drank and ate the day before. Well I'm still surprised people think you can't enjoy less healthy foods and drinks. Of course you can but don't exaggerate.
So after 300 years I see people are still following me. Iām not really active but Iām going to change that (or at least try). A few weeks ago I weighed myself and was a bit shocked. I weighed 79 kg (174 lbs). Well I didnāt feel very great either so I decided to make a change. I donāt think I look bad or too big or whatever, but I realised Iām not as active as before. I donāt go to the gym because I spent 3 hours a day in a train to go to school and go home. Plus I work 6 days a week (not a very active job). So two weeks ago I began walking 10000 steps a day, with a minimum of 6000 steps. Iāve made some radical changes within my eating pattern this week. I eat a lot healthier and much more veggies. Drinking water is still something I need to work on. But I feel better already. It feels like Iām achieving something instead of sitting on my ass and eating crisps or drinking chocolate milk. Oh, I also started running with my boyfriend. Heās really into powerlifting, but we decided to participate in an obstacle run next year, so he thought it was a good idea to start running. So yeah, I hope I can get a lot of motivation from the tumblr posts and Iām planning to update regularly.
My current weight is 75,5 kg (approximately 166 lbs).
