Just because you haven’t done it, doesn’t mean you can’t do it!
Who said one and done?
We had a hell of a night on Friday night, 18.3 is different things to everyone, for some it’s 14 mins of fun, for others, 14 mins of frustration, and for quite a few CrossFit Newry members, it’s 14 mins that they’re not likely to forget anytime soon. There were a lot of (some unexpectedly) happy faces on the platform on Friday, people hit PB’s in Double Unders and OHS (damn, that OHS is heavy!) Well done to all, there’s nothing better than the buzz and smiles of PBs!

There’s a few people hoping to redo this hell of 18.3, in the SC, you might be gunning for that first pull up, maybe it didn’t happen on Friday, but that doesn’t mean it’s never going to happen. All too often people say, “I can’t do it” but, just because you haven’t done something, it doesn’t mean you can’t do something.
Maybe you’re going to have another crack at RX, more doubles, faster OHS, any OHS, one muscle up, one round, into the second round, we all have a different endpoint in sight.
You might even be someone who has done the SC and then decided to give the RX a go too, submit your best score, and that’s a game too, but as Nicola says, “don’t submit a shitter score!”
There’s not a lot of time to recover, and hopefully those considering a redo are looking after themselves, hitting the ROM WOD, staying hydrated, eating well and no doubt analyzing where to gain time. It’s about performance, not capacity.
Nothing you do between now and Monday is going to boost your capacity. Mentally, we can prepare, this workout is about keeping calm, do not get frustrated if the doubles start to trip, breathe, breathe, breathe, go again. Get to the bar, lift it, don’t no rep, do not waste that time... Same applies to the muscle ups, small sets, do not fail. If you’re going for your very first muscle up and your kip isn’t the best, a strict attempt might be the better option. People assume it’s more difficult, but if you’ve already tried and failed a heap of kipping muscle ups, there’s nothing to lose by trying a strict rep.
There’s a few things listed below that might help heal your hands and achy shoulders. You gotta look after your hands, ripped hands have the potential to end your workout and weak skin can take an age to recover.

‘Helping Hands’ is one of the best hand creams I’ve used. This stuff is magic, softens rough hands, helps heal cracks and sinks well into the skin without leaving any excess oiliness. Vegetarian (Love and Light’ is a vegan alternative). Ideally, your hands should have a few callouses, but take care of them!
Big Blue bath bomb. Maybe a few of you are thinking I’ve lost the plot at this stage, but this ball of sodium bicarbonate, epsom salt, sea salt and seaweed is magic at easing muscle soreness. Ice or cold therapy can help relieve pain and tenderness if used quite soon after a particularly tough session but there are benefits to be had from heat too.
And lastly, if you like bubbles in the bath (who doesn’t?) Blue Skies and Fluffy White Clouds has an incredible earthy scent, with Patchouli and Frankincense, it’s both relaxing and calming. Big Blue and Blue Skies are both Vegan and go really well when mixed together in a hot bath. Just remember to stay hydrated!
If you are going to repeat on Monday, please remember that classes are running as normal, time and space on the gym floor is limited, so please speak to Colly or any of the coaches before setting up. Try and get in early and don’t forget to submit your scores on time!
18.2 - 18.3 Equanimity
18.3 is here, and it’s a mixed bag of emotions. We were expecting to see muscle ups this week, but many of us wrongly predicted a 15.3 repeat. There’s a lot of unfinished business from 15.3 that some were hoping to settle. It was a memorable wod for me, I failed to score a single rep and injured my shoulder trying. We learn from every single wod we do and some lessons are more valuable than others. After 15.3, 8 weeks of physio, countless squats, lunges and leggy dominated training I made a resolve... 3 attempts at a move or a lift, if it doesn’t happen, leave it for another day. I’ve more or less stuck to it, and haven’t had an injury since. Another crack at 15.3 would have made for interesting results sheet reading, but we’ll have to wait...
There’s been a bit of a trend this year, 18.1 was a 20 min grind, favoring those with a good engine. 18.2 teased the strong among us with the chance at a 1 RM clean, but it had to be earned. Cardio. Anybody like me, who regularly works out down on Cherry Farm was gonna struggle to make it to the bar. So it’s all very well being strong af, but to paraphrase something read recently, ‘if the intensity isn’t high, nobody gives a fuck what’s on the bar’.
CrossFit outlines Ten General Physical Skills
Have a look at the list and consider how many of these were required to get through 18.2 - This is pretty simple programming, simple and hard-hitting, there’s still a little hangover of doms in a lot of quads from this one.
The other element to 18.2 was planning, if you were one who did make it to the bar, you had to think about how many lifts to make, how much time there was to do them and how to get the bar loaded.
Athletes and Judges need to communicate, make sure you watch the videos and read the workout descriptions for all workouts. If you’re judging, know the standards100% Talk it out before the start, mid workout is not the place for chat!
18.3 needs a bit of planning too. Some people will be gunning for two rounds, others might just be hoping to get through the first set of double unders and under that heavier than we’ve seen before weight for the OHS. Some people in the scaled division might be hoping for their very first pull up. I’m hoping to get to the ring muscle up stage, everyone has a slightly different goal and that’s fine, we’re all excited and nervous for different reasons.
Plan it out, be realistic, there’s a load of videos out there for people who are aiming for two rounds, “power snatch the bar” they say, but for some it might be wiser to clean and jerk into a steady position.
Whatever your goal, whatever your division, this wod is going to massively tax the shoulders, grip and forearms... Open workouts are designed to to leave you in a state of ‘wtf just happened’ there’s a very short window to get it done. You should have a good idea where you’d like to finish up on this one. We’ve all been there at the end of a workout, saying “I could have gone harder” The challenge is do it, go harder the first time, plan it, you’re here to fuck shit up, not the other way round.

CrossFit Newry 18.1
One of the most rewarding things a coach can experience is seeing their athletes succeed, or perhaps even surpass their goals. The magic of the CrossFit Open brings very new goals and a very short time frame to achieve something that at first can seem impossible.
18.1 was a triplet of toes to bar, dumbbell clean and jerk and rowing. Toes to bar for 8 reps, 5 each arm hang db clean and jerk and 14/12 cals on the rower, as many rounds as possible, for 20 mins. The scaled version replaced ttb with knee raises and gave athletes a lighter weight for the c&j.
The name of the game was, get to the rower as quickly as possible, try to give the grip a rest when you were there and get back to the bar. Simple. Except if you have difficulty with ttb.
Sometimes, it takes a bit of pressure to push through whatever it is that’s holding you back from getting that first rep, or stringing them together, or even having the discipline to stick to the gameplan. A lot of the time the key to unlocking the puzzle doesn’t lie with physical capacity... you’re there, on the rig, on the platform, week in, week out, building stamina, drilling the moves, getting strong, making progress, maybe it’s slow, but just like that row in 18.1, if you’re moving at all, it’s still progress.
Maybe it’s a lot of failed reps, that’s how gymnastics rolls... failed rep, failed rep, failed rep, half rep, half rep, shitty rep (BUT oh my god! I did it!) shitty rep, shitty rep, until, one day, hopefully, good rep!
Nobody busts out the perfect set of toes to bar on the first go, not even Sam Briggs, it’s a journey and it takes perseverance. As a coach, one of the most frustrating things is seeing athletes dismiss their ability. It seems, as a race, the Irish are brilliant at self-depreciation...
“ah, sure lookit, I’m no Briggs, I can’t do ttb, I’ll never get them!”
Or, “yeah, it was great, but I only did the scaled” Scaling ain’t failing, Sharon! It’s an adaptation and you’re doing something that you perhaps couldn’t do when you started CrossFit. That to many is far more inspiring than a million motivational quote memes.
A while ago I opened an instragram account that features stuff overheard at CrossFit Newry https://www.instagram.com/philosophicalplatformfuckery/ It’s mostly inappropriate adult humor, but every now and again, some really inspirational things are overheard on the gym floor. Last week, we had a 16 min emom of which the first 7 mins were burpees. I asked James (r) how many he was going to do, and his answer.. “well, I was thinking 5, but Madonna did 9, so I better step up!” It mightn’t have made it to Instagram (she’s been there already #cornflakes) but it was repeated in all the evenings classes, and as a result, everybody stepped up.
On Friday night, we had a lot of Open debutants and the big debate, “should I Sc, or Rx?” That decision comes easier to some than others, Cassi and Nicola, both got their first ever ttb in 18.1, scoring 167 & 181 reps, Amanda completed her second ever RX wod scoring 165 reps and Daniel completed his first RX workout scoring 233 reps.
It’s safe to say the 4 of them have been very happy all week, and the success didn’t end on Friday night, Nicola has been the happiest person ever and has been working hard on her kipping pullups. Amanda has been legless, to the top of the rope! #ninja Cassi got a huge 12kg pb on her squat c&j scoring a very impressive 57 kg. And, Daniel has been as unassuming as always, but he did drive to Newcastle after team training on Saturday morning for a new haircut #18point2fresh
The Open is a fantasic 5 weeks, it starts in winter, the nights are still dark and cold, but there’s a buzz in the gym, call outs, banter, diligence, progress, pain, sore hands, rope marks, better calluses, new shoes new skills, new rivalries, new friendships... Enjoy the next four weeks, by the time the Open ends, we’ll have a new set of challenges and goals and an eye on the far away fresh hell of 19.1!

Finally, finally! I got a muscle up! This is actually muscle up #4 Got the first on the CF-L1 in CrossFit Belfast two weeks ago. Amazing feeling, came so easy that it surprised the crap outta me! Heh. Nice to get a look at it on camera as I can now see where it needs work. (Straighter legs, tighter elbows, more graceful dismount!!)

Try. Fail. Try again. Fail again. Fail better.
It’s been a very interesting few weeks since 15.1 I had the idea of writing something weekly, it just didn’t happen but I’ve been mentally taking notes as the weeks went on. We finished 15.1 on a high, everyone with a score on the board and lots of people already notching up PRs and new skills, then WHAM! 15.2 was a repeat of 14.2 - Overhead Squat & Chest to Bar for RX - slightly scaled OHS weight & Pull Ups for SC - 14.2 is still one of my most memorable CrossFit moments and initially I was excited for the repeat, initially. It went spectacularly bad for me. First attempt was awful, so bad in fact that I gave up before the first round time cap. Had another attempt which was marginally better, but fell over during the OHS and only just made it to the bar on the 3 min mark. Instant deflation. Excitement turned to frustration in 3 minutes. I wasn’t alone either, the atmosphere seemed entirely different from the week before, a bit flat, like reality had suddenly kicked in. Outside of CrossFit Newry and around the rest of the world online blogs, tweets and Facebook posts were full of criticism, people didn’t like the repeat, lots of people felt the SC was too hard, some people even felt RX was too hard! Really? This is CrossFit, the workouts are always going to be challenging, have no doubt the best in the world find them challenging too. Open workouts highlight what we need to work on, bitching about it doesn’t help, it doesn't build a steady core for OHS or grip strength for a pull up but practice will. Drill the moves, get comfortable with the bottom position in squat, warm up with a PVC pipe, hang on the bar, talk to your coaches about progression programs. And, don’t forget there are no limits on attempts for Open workouts. A third attempt at 15.2 left me in a (still very modest) much happier position.
15.3
Dave Castro led us on a merry dance with his cryptic instagram post, two pistols on a box with a speed rope thrown in, then another seemingly random pool ball post with the message “Ladies & gentlemen, start your engines” The excitement started to build again, speculations began, a 7 move chipper? Pistols? Box jumps? Double unders surely? A few of us spent an afternoon practising pistols and falling over a lot, they didn’t come up in the workout, but once again it highlighted a skill that needs work. I’ve been working on them for about a month, progress seemed slow at first but it’s starting to click and there are some nice benefits too, squatting all of a sudden seems easier and possibly deeper and overall balance is better too.
We are constantly seeking ways to get better, good balance, better pistol, strong core, better squat, increased hip and shoulder mobility, better overhead squat, strong snatch, more power. Everything is interconnected, a good foundation, a strong core (on and off the ground) and a steady mindset, don’t underestimate the latter, a good deal of the Open takes place inside your own mind, weather you think you can, or you think you can’t you’re probably right.
Anyway, 15.3 turned out to be 14 min AMRAP of 7 Muscle Ups, 50 Wall Balls and 100 Double Unders for RX with the SC doing 50 Wall Balls and 200 Single Unders Both challenging. Very challenging. Again the masses on the web seemed disgruntled, this time the scaled was “too scaled” And a vast majority of RX athletes felt the Double Unders should have been first. I think this workout separated people, those who were interested in a score on the board and those that use the Open to develop new skills, I fall into the second group, praying for a single rep, just one. Muscle Up for me is like the Holy Grail of CrossFit and I was glad it came up as a first move. It still eludes me, but I had a good time trying, it’s closer than it was a month ago and it’ll happen soon.
Well done to everyone who got their first Muscle Up and well done to those that strung them together for the first time. It’s so satisfying seeing things come together for people. Well done too to all who did the SC workout, it was pure hell, burning legs, burning shoulders, burning lungs hell!
15.4
Another gymnastics move to open this WoD, Handstand Push Ups making their Open debut, with new standards to boot, accompanied by heavy cleans. The new HSPU standards force a closer body position to the wall, so all those people who adapted their positioning to achieve a shorter range might have struggled a bit here. It’s a frustrating move, and when it goes it goes. Better to stand up and take a little recovery than completely burn out on no reps. The Cleans, many predicted heavier lifts in this Open and here they were, 84 kg for the guys and 56 kg for the girls. SC competitors had an 8 min AMRAP of 10 push press 43/29 & 10 cleans 52/34 challenging weights too for the rep ranges and once again, brilliant to see so many breaking PRs in this WoD.
I’ve had a love hate relationship with HSPU, they were the Holy Grail before Muscle Ups, couldn’t do them, could do them, got okay at them, loved them, then they came up in a competition, the occasion choked me and they were gone, couldn’t do them. It was good to see them here, and nice to know I can still do them, but there is so much to work on. The cleans were heavy, too heavy for me, or technically too challenging (just can’t get under!), but I finished happy none the less.
We’re constantly learning throughout this Open, how to pace, how to get recovery, how to stay emotionally stable and not let frustrations get the better of us and how to keep progressing. It’s been an interesting 4 weeks, lots of gymnastic skills accompanied with heavy lifts, the results sheets make for interesting reading, I’ve been keeping an eye on the NI boards and it fascinating stuff, to me it looks (for females anyway) those who are strong gymnastically have the edge, 15.3 is where a lot of people switched from RX to SC and I’m guessing we’ll all be practising Muscle Up progressions in the coming weeks and months.
The internet is a wonderful place for inspirational quotes, we’re flooded with them, I think at some point it stops being inspiring, but the Open made me think of these words by Samuel Beckett “Ever tried. Ever failed. No matter. Try again. Fail again. Fail better”

15.1 was an exciting two part WoD with 15 minutes on the clock, 9 mins for a classic triplet style wod 15.1 the remaininng 6 mins for 15.1a 1 RM Clean & Jerk

It’s one of those WoDs that looks not too bad on paper, but as we all now know it was pretty expensive on the grip! Anyone watching the head to head with Froning & Fraser will have seen how early on these guys started to break up the ttb… This is where you should begin to make a plan of how you’re going to attack the Open workouts, when the best in the world are breaking up reps early on, it’d be wise to follow suit. I was sidelined on Friday night due to a week of illness but I was in CrossFit Newry to help with judging. Everyone had issues with stringing ttb together and this was noted in the number of no reps being called. Every rep has to count in the Open, whatever it is, “No Rep” is not something you want to hear. Doing ttb (or knee raises) in singles might be a little slow but as long as the rep count is going up, you’re doing good. The deads were light, but this is where the burn began to set in, all of a sudden people seemed super aware of grip, just a quick release then on to the snatches. Noticeable differences in members who attend Olympic Lifting classes with Timmy Graham, these guys were flying through the snatches! Perhaps another thing to consider for the future, Oly lifting classes. Every comp I’ve been to over the past 12 months has featured either Snatch or/and Clean & Jerk. Get comfortable with these two moves and CrossFit will become a lot easier!!
Then on to 15.1a
6 mins to find a 1RM Clean & Jerk, same rules for everyone, any kind of clean was acceptable and any form or jerk, push press, strict press as long as the bar finishes over head with the arms hips and knees locked out.
The same bar had to be used and the judge could not assist with loading/unloading the bar, most people took at least a minute rest and of all the people I judged nobody had more than 4 clean lifts. The trick was to figure what the final lift should be and work back at a max of 4 lifts. Some very impressive scores in both categories from this section and a lot of new pbs. Always good seeing smiling faces at the end of a WoD and Open WoDs are a bit special, the occasion and the memory tends to linger for a long time.
Well done to everyone, especially those taking part in the Open for the first time, it can be daunting having a judge standing beside you, but it’s encouraging, it forces good reps and correct ranges, it also means you can give 100% to performance, you don’t have to count reps, full focus on the movement. The pressure is good too, you never know what you’re really capable of until you’re pressured!!

Thankfully I was rested and recovered enough to do 15.1 before the deadline on Monday. Toes to bar I can do and the deadlift was light, but my snatch PB to date was 33kg and this was the part of the WoD I knew would give me the most grief. Hit the 34 on the warm up and was really pleased.
How you approach warming up has a huge knock on effect on how your workout is going to go, the first few reps of any session have the power to stay with you for the entire workout, miss them and that negativity can follow you, but finding focus and warming up with intent and attention to movement means you’re starting from the best possible place.
I broke up toes to bar right from the beginning, 3 sets of 5 and kept that throughout the WoD, 1 no rep on a snatch in the first round but the rest of the reps were good. In my head I thought 3 rounds would be good for me and I hit exactly three rounds with no seconds at all to spare. In hindsight 100+ reps would have been nice, but I’d have needed to pace a little quicker and not miss that damn snatch. Hindsight. That’s what is so great about the open, the post mortem of each wod and the scrutiny of results sheets, seeing who finished within a couple of reps of you and thinking “if I’d known that, I would have worked harder”. Of course, at the time you’re actually working as hard as you can, if you’re not… Well, you should be!!
Then on to 15.1a. I have questionable technique on cleans, it’s more of a muscle clean than a power clean for me, and for a long time 45kg was a sticking point. Managed to break through to 48kg at Christmas but the clean is a frustrating and emotional lift for me. I knew at best I’d have three good lifts, decided the first lift was going to be the weight already on the bar, then a jump to 45kg, then I left the option of either 48 or 50 on the floor. 45 went easy, I’ve attempted 50 a few times and never managed to clean it, everything else had gone well so with 60 seconds left on the clock, loaded 50kg on the bar and just went for it, I felt the bar rest in the rack position and couldn’t help smiling, PB! Push press and another big smile and I’m done! 15.1 done! I loved it, loved the two parts and have learned a lot from it. There’s nothing quite like Open season… See you all on Friday for 15.2!!

Why Should You Enter the 2015 CrossFit Open?
Although I do come from a coaching background I am not a CrossFit coach, nor am I currently working in a coaching environment, I write from my own experiences, and mostly from an observational viewpoint.
A little over a year ago I was staring at the CrossFit Games page, wondering about entering the Open or not. I was 36 years old, had been doing CrossFit for less than 9 months and really wasn’t very good. It prompted me to post the question on the CrossFit Newry Facebook page, the responses led to a short discussion and as a result a bunch of us signed up for our first CrossFit Open. Here’s 4 reasons why you should sign up too.
1. You are ready!
It doesn’t matter if you’ve been doing CrossFit for 2 months or 2 years, you’ll never be as ready as you are right now to enter the CrossFit Open. This year for the first time ever there are two divisions, RX & Scaled. It’s highly unlikely you’ll find yourself at the CrossFit Games standing shoulder to shoulder with Mat Fraser, Rich Froning, Camile Leblanc-Bazine or Julie Foucher, you probably won’t make the regionals, it might be nice to know where you fair competition wise in your own box, but really this is just about you and getting the best from yourself.
2. A little bit of pressure is a good thing
Last year 14.2 consisted of Over Head Squat and Chest to Bar pull ups, completed in 3 min blocks. The first 3 mins 10 of each, the next 3, 12 of each, the 3 after that, 14 of each and so on until you fail to complete both rounds. I remember seeing the workout, feeling completely dejected and thinking, “Crap it anyway! …That’s it! The open is over for me.” Chest to bar pull ups wouldn’t have been a problem, but 30kg OHS was 10kg heavier than my 1 rep max. In fact, very few of our girls had hit the RX weight for OHS, I suspected they were all feeling as dejected as me. I walked into the box on that Friday night and was met by two smiling coaches “You ready to rock this?” In the background everyone was warming up, lots of people were already hitting PRs. It was a roller coaster of emotions, I was instantly inspired, hit 3 prs in the warm up and when the buzzer went for 14.2 I managed 2 reps of 30kg OHS inside the allotted 3 mins. On the score sheet it looked like a dismal performance, but no 2 reps have ever made me feel as happy, 3 months previous to this a 7kg bar was a struggle. I also felt incredibly proud of everyone there that night, inside 3 mins we’d all made a huge advancement, it never felt like we were competing against each other, it felt like we were all pushing forward as a team. I was hooked!
3. Set some real goals
The thing that’s great about CrossFit is the constant goal setting, be it working hard to hit RX weights, learning or mastering skills, there is always something to work toward. The Open is a great reference point, we talk about it all the time, “remember last year in the open, we couldn’t do that/lift that/string those together” there are still lots of things to work on, there always will be, but this is a clear line in the dirt of where you are, it will give you motivation and grit to keep pushing on and getting better.
4. It’ll be fun
The open runs for five weeks, each workout will be released on Thursday and athletes will have until the following Monday to submit their score, last year we did the workouts on a Friday evening (don’t worry if you can’t make a friday evening there’ll be planty of opportunity to complete it before the deadline) the atmosphere each Friday was fantastic, a mixture of excitement and nerves and lots of banter. You’ll meet new people and make new friends. If you don’t sign up, you’ll probably be doing the workouts anyway as they’ll be running in the classes, there’s no escape, just sign up, get in the middle of it and make 2015 the best open ever!

**There is always a little debate about paying the $20 (£12) to enter the open and many people say, “sure I’ll just do the workouts, why do I need to pay $20?” The open runs for 5 weeks and paying the fee is buying in, you’re making a commitment to be there every week. Doing 5 10km races would cost on average £100 so the open is cheap by comparison. Registered athletes will also have priority of floor space and equipment for each workout.
